The verdict. If you train and you're going to buy one performance supplement, buy this one. Creatine monohydrate is the most studied sports supplement in existence — hundreds of trials, decades of use — and at $22 for a 17-ounce tub it's also among the cheapest things per serving on this whole site. Almost nothing else in the supplement aisle has that combination.

Who this is for

  • You lift, sprint, or do anything with repeated hard efforts.
  • You're over 40 and thinking about holding onto muscle as the years go on.
  • You've seen creatine in gummies and capsules at four times the price and wondered whether the powder is the same thing. It is.

Who should skip it

If you have kidney disease or reduced kidney function, talk to a doctor first — creatine itself doesn't damage healthy kidneys, but it does change the blood markers used to assess them, which matters for anyone being monitored. If you don't train, the effect is small; this supports work, it doesn't replace it.

What's actually in it

Plain creatine monohydrate powder. Note what isn't here: no flavouring, no proprietary blend, no "advanced" ester or hydrochloride form. That's the point. Monohydrate is the form used in nearly all the research, and the fancier versions cost more without evidence that they work better. Look for around 5 g per serving and work out the cost per serving — that's your real comparison.

What the research actually looks at

This is the strongest evidence base on the site by some distance. Creatine supports strength, power output, and the ability to repeat hard efforts, by helping muscles regenerate energy between them. It has also been studied for lean mass retention, and there's growing — earlier, less settled — work on cognitive effects, particularly under sleep deprivation. Safety in healthy adults has been examined over years of use.

How we'd use it

5 g daily, any time — timing genuinely doesn't matter. It works by saturating muscle over weeks, so consistency beats scheduling. Skip loading protocols unless you're in a hurry; the same place is reached in three or four weeks without the stomach upset. Drink water.

The honest trade-offs

  • Water weight. Expect one to two kilos early on — it's intramuscular water, not fat, but it shows on the scale and surprises people.
  • Unflavoured powder is gritty and doesn't fully dissolve in cold water. Warm liquid or a shaker helps.
  • Roughly a third of people are non-responders — they carry naturally high muscle creatine already and notice little.
  • Kidney monitoring is a genuine conversation if that applies to you.

Bottom line

Cheap, boring, and better evidenced than anything else in the store. If you train and you're buying one thing, buy this before you buy anything clever.
